Before you lace up for a run, your knee must tolerate daily loading.

THE TEST: You must be able to complete a 20-minute brisk walk AND dynamic movements (like lunges or step-ups) with zero pain.

THE GREEN FLAG: If you can do this, your joint is quiet enough to introduce running impact.

The <4/10 In-Run Rule

Pain isn’t always a stop sign; sometimes it is just data.

THE TEST: If minor discomfort pops up during a run, rate it on a scale of 1–10. If it stays under a 4/10 (or 2-3/10 if you have a high pain tolerance) and fades as you warm up, keep going.

THE GREEN FLAG: Mild, fading sensation means your tissue is adapting.

THE RED FLAG WARNING: If pain crosses a 4/10, stop immediately. Pushing through resets your recovery clock by weeks. The key here is learning your body’s specific signals so you can make objective decisions on the fly, rather than letting the frustration of a lingering injury dictate your run.

The 24-Hour Recovery Window

The ultimate test of a run happens the next day.

THE TEST: Track how your knee feels exactly 24 hours after your run.

THE GREEN FLAG: If your pain settles back down to absolute 0 within 24 hours (12 hours is even better), your knee successfully tolerated that distance. You are clear to step up your mileage next time.

THE RED FLAG WARNING: If your knee is still aching 24 hours later, it means your current gym routine isn’t building enough tissue resilience for that distance yet. Your mileage is out-pacing your current strength.
