When it comes to running without knee pain, a great strength protocol is only half the battle.

How you bridge the gap between rehab, plyometrics and running is just as critical.

To safely get back to running properly again, you must pass 3 sequential baseline tests.  Think of these as your green lights to keep moving forward.

TEST 1

Impact Tolerance Baseline

Impact Tolerance Baseline

Before you lace up for a run, your knee must tolerate force absorption safely.

THE TEST: Perform 5 controlled drop & sticks. Focus on a soft, quiet landing and “absorbing” the impact.

Demo Video

THE GREEN FLAG: Your knee absorbs the force cleanly with zero sharp twinges or joint pain.

THE RED FLAG WARNING: If your knee feels unstable or hurts on impact, your joint isn't ready for running impact just yet. Your body needs more targeted deceleration strength work before introducing running.

TEST 2

The Spring Test

The poison is the antidote. Impact created the problem, but controlled impact is also the solution.

Demo Video

THE TEST: Perform 20 ankle hops. Focus on quick contact bounces and pushing off the big toe.

THE GREEN FLAG: Smooth, reactive bounces with zero to mild, fading sensation (<4/10). This means your achilles and patellar tendons are storing and releasing elastic energy effectively.

THE RED FLAG WARNING: If pain crosses a 4/10, stop immediately. Pushing through these reps resets your recovery clock by weeks.

The key here is learning your body’s specific signals so you can make objective exercise decisions on the fly, rather than letting the frustration of a lingering injur

TEST 3

The 24-Hour Recovery Window

The ultimate test of plyometrics happens the next day.

THE TEST: Track how your knee feels exactly 24 hours after your plyo exercises.

THE TEST: Track how your knee feels exactly 24 hours after the plyo exercises.

THE GREEN FLAG: If your pain settles back down to absolute 0 within 24 hours (12 hours is even better), your knee successfully tolerated that load. You are clear to start your run/walk return-to-run progression.

THE RED FLAG WARNING: If your knee is still aching 24 hours later, it means your current gym routine isn’t building enough tissue resilience for that load yet. Your impact-loading is out-pacing your current strength.

RED FLAGS

What Happens If You See a Red Flag?

What Happens If You See a Red Flag?

These three tests give you the data, but they don’t give you the fix.

When you are navigating knee pain alone, it is incredibly difficult to stay subjective. It is hard to know whether you should rest, push through, adjust your footwear, or change your strength movements.

Most runners get stuck in a frustrating loop of guessing, resting, returning too early, and re-injuring the joint.
